Good day to all the Wannabee
The main items for the week are
1. AGM on Monday the 1st of November in the Masonic hall in the STRAND.
2. The midweek training program continues and is now in the third week of six. Please come and join in the program. The weather does not seem to play with but 2 out of 3 days we manage to get going on time and schedule
3. DC training still in full swing and with now less than a month left, time to consolidate and discuss team tactics.
The pre DC club ride is also in an advance stage of finalising. This will be on the Sunday preceding the DC. Coffee and scones to all the riders at Joostenberg farmstall. Remember that this is a club ride and not only for the DC team members. Please join in.
Saturday saw many riders at the start but after everyone moved to their respective teams it only left about ten of us riding to Rooi Els. Fortunately Danie M felt slightly fluish and Michel did not want to train harder than a pulse of 64% so we others could keep up to the end in great weather.
Yesterday 6 of us, (Ralph, Pieter, Jack, Norma, Henri and myself) or shall I say that we were 5 riders trying to keep up with Henri, did the M/Bike outride at Oakvalley. This is an awesome venue. We shall definitely have a ride there again and hope more riders will attend. Really worth while, even with my moaning in the background.

Wanna B Pickfords DC Traning Report
Hello Team
All that I can say is a very BIG well done on today's performance. Some of the riders pushed through some challenging times and you did it! Great Stuff!
Oh yes, Mr Chairman, before I forget, my team would like me to tell you what happened today and paste it all over the blog... oh well, I guess I am being a bit of a sucker for punishment. Well, to tell the truth, I rocked up without a helmet or gloves. When I discovered my mishap, I went into stress mode. Steve came around from between the cars and said, 'Mandy what is wrong?'. So I had to explain my little crises. So Steven then said, 'Well I have a spare set of gloves in the car.' I was to grateful to hear that. Then I had to make a plan really quickly. I raced off to the PPA office and told them that I had the biggest crises in the whole wide world and the lady said, 'I have a helmet'. It was like there was an angle looking after me. I was so grateful, even tough the helmet was a Pick'nPay special, it was the best thing I could have asked for. Thanks again to both parties that bailed me out. The ride was awesome.
Today ways a good test for the big day. The last two weeks has taught us how tough it can get out there. DC normally hits about 35 degrees with a bit of wind, and some BIG climbs at the end. Today taught us how important it is to stay hydrated, to keep encouraging each other and to look after each other. It was a great performance. Use the lessons learnt today and build on them. An example, today I struggled again with my juice getting hot and not tasting to good, which indicates that I need to make a plan for ice on the big day. Some of us struggled with sore feet and Steve's massage in the middle of the race made all the difference. The fine tuning now has to take place.
Oh yes, Andrew, please could you thank Mario and the Blue Guy, once again for all their help. They were great to ride with.
The next focus is building speed and leg work. The morning sessions are happening at 5:30 meeting at Water Stone on a Tuesday, Wednesday and Thursday. Please could as many of you as possible attend, as it builds speed, pushes the lactic threshold level and just makes us leaner and meaner.
On Tuesday, Eben and John have arranged for a speaker about lactic threshold ect, which was sent out on previous emails. It's at 6:30 at Bull's Eye Financial Services, behind the Total at the Mall. I am sure we can all come back with some more knowledge.
Happy Training
Mandy

4. So nice to see all the e-mails and the involvement of individual members in assisting others with training programs and general support. This includes the backup vehicle drivers, the cheer leaders, the initiatives like the talk on lactic threshold and the implications there of. Well done. This club is for you guys and not for a few committee members who have to drive everything.
Having had my doubts about the place of the DC in the year’s program, I am now more convinced than ever that there is a place for the DC. The friendships that are built and support in teams makes it all worth while
Please follow Mandy’s (forget my shoes, helmet, gloves......) weekly bragging note on the BLOG/WEB........toooooo long to put in mine
Lots of photos from this weekend’s One tonner will be sent for inclusion on the WEB and BLOG.

Good day to all the Wannabee
I am late with my news letter today, this is what happens if you take a few days off from work.
I suppose it is the same as taking a few days off from the training schedule, it is just catch up all the time. Needless to say I am a thorough catcher upper.
The two main items for the week are
1. AGM on Monday the 1st of November in the Masonic hall in the STRAND. Further instructions to follow
2. The midweek training program begins on the 12th. Please come and join in the program.
Some good riders feel that the program is to short (6 weeks) but others feel the group program certainly helps
The Mandy team is still bragging all the time. Time will come to uithaal en wys. Wily old trainer and lots of spirit could see the fastest ever social team time.
Most of the other news will be found on the BLOG and WEB
There is lots of news from rides to training programs to general news. Scroll down until you get to the old news otherwise you will miss out
A M/Bike outride is planned for Sunday 24th of October at 07h30. Watch for updates
We have put forward names of new members to join the committee next year. We plan to have an expanded group leading the club next year. Come to the AGM and cast your vote
I think that that is enough for today

DC Training report
Hello Team
Let's make the other teams jealous and tell the Chairman what a awesome weekend we had away. The team went for a rather challenging ride out to Hermanus, for a night out. The wind was giving us a hard time, but we got there. The house was stunning, we had great bonding time together and Steve cooked us some mean steak. Then even a bigger challenge came long, getting home. Well, Annamieke took a dive for the barrier, Mandy visited the pavement a couple of times and it was Argus 2009 all over again. Refuge was taken at Cafe Jack and back up was called in. Thanks to Jan, he had planned how to get us all back and Alf came to the rescue to pick up a few more wind blown souls. The team stuck together and everyone is working hard to achieve a common goal. You guys are awesome.

DC Midweek Training Program
Here is a training schedule to get your legs ready for the double century. The program is based upon a 4 or 5 days per week riding schedule with long miles being ridden on the weekends. Midweek laps are the minimum recommended.
You can modify the schedule to fit your needs, but try to keep a balanced program of relatively easy and rest days between the long hard rides. Remember to eat and drink according to your training needs.
If you plan to ride 200 km in a day you will need to be comfortable on your bike. Neck, back, or knee pain, saddle sores, or hand or foot numbness will ruin your ride. They are also signs that your bicycle probably doesn't fit you properly. Good bike fit can also improve your pedaling efficiency and aerodynamics and actually make you faster.

Midweek Training Program
We will start our midweek training program from Tuesday 12th of October at 5.30h Waterstone Village. This short 6 week training program will give you more climbing power for the DC. It is based on the Polar Training Zones and will focus on Lactate Tolerance and Aerobic Stamina training.

For the WE rides we should ride LSD in our Aerobic Endurance zone and include when possible a long climb (Hellshoogte or the Waterstation in Gordonsbay) while staying below 80% of our MaxHR. This will simulate the long climb up the Tradouw Pass.
The polar zones are based on heart rate.
Week 1
12-10 Lactate Tolerance Westridge circuit, 8 x 2 min @ 85-95%
13-10 45 to 60 min recovery ride, small blade and high cadence, route weather depended
14-10 Aerobic Stamina Faure waterworks hill, 4 x 5 min @ 78-85%
Week 2
19-10 Lactate Tolerance Westridge circuit, 9 x 2 min @ 85-95%
20-10 45 to 60 min recovery ride, small blade and high cadence, route weather depended

Week 3
26-10 Lactate Tolerance Westridge circuit, 10 x 2 min @ 85-95%
27-10 45 to 60 min recovery ride, small blade and high cadence, route weather depended

11-11 Aerobic Stamina Faure waterworks hill, 5 x 5 min @ 78-85%
Week 6
16-11 Lactate Tolerance Westridge circuit, 10 x 2 min @ 85-95%
17-11 45 to 60 min recovery ride, small blade and high cadence, route weather depended
18-11 Aerobic Stamina Faure waterworks hill, 6 x 5 min @ 78-85%
Aerobic Stamina Workout Faure Waterworks Hill
• Warm-up 10-15 min @ 50-70% of MaxHR
• 4 x 5 min @ 78-85% of MaxHR. Recovery to 60% of MaxHR
• Cool down 10 min @ 50-70% of MaxHR
It’s important to warm up! Ride from Waterstone Village to Faure Waterworks Hill and do one climb on a small blade to warm up. Next climb push it till you reach 78to 85% of your Maximum Heart Rate and keep it there for the all climb. Don’t go flat out but rather control your heart rate. Try to do at least 3 climbs.
Lactate Tolerance Workout Westridge circuit
• Warm-up 10-15 min @ 50-70% of MaxHR
• 8 x 2 min @ 85-95% of MaxHR. Recovery to 50% of MaxHR
• Cool down 10 min @ 50-70% of MaxHR
It’s very important to warm up! This work out will put a lot of strength onto your joins and tendons. Ride from Waterstone Village to Westridge and do one circuit on a small blade to warm up. Next lap you should start pushing at the bottom of the circuit after turning left into the long uphill. Push it till you reach 85% of your Maximum Heart Rate and keep it there for the all climb. Don’t go flat out but rather control your heart rate. Try to do at least 6 laps.
Estimation of MaxHR
Male Athlete 205 – (0.5 x age)

Good day to all the Wannabee
Our cycling Wannabee year is drawing to a close
Summer and the South easter is here.
The AGM is due and will be held at a venue to be announced probably on the 1st of November 2010. That is a Monday
The 05h30 training sessions on Tuesdays, Wednesdays and Thursdays will start Tuesday the 12th from W/Stone centre.
The program will be posted on the BLOG/WEB
There will be a club ride the weekend before the DC to Joostenberg for scones and coffee. News will follow. The routes will differ to accommodate every one. Slow and fast
DC training is going well. A bit of a problem for the other less fit riders. Please pitch. We shall still try and accommodate
A M/Bike outride is planned for Sunday 24th of October at 07h30. Watch for updates
See a note regarding ENGEN and their initiative to support cycling. Maybe we should use more ENGEN?
We have put forward names of new members to join the committee next year. We plan to have an expanded group leading the club next year. Come to the AGM and cast your vote
I think that that is enough for today
Please put the blog address on your computer as a hotspot
